The training room

Learn the movement. Build the habit.

A clear place to start with your equipment. Get familiar with the basics, find a range you control, and make each session worth showing up for.

Training principles

Control before range. Range before load.

These are general training pointers. The setup and instructions supplied with your equipment always come first.

01

Brace first

Before you roll, set your ribs down, squeeze your glutes and breathe behind a braced core.

02

Own the range

Only roll as far as you can return with a neutral spine. Range comes with time, not force.

03

Slow is strong

Three seconds out, one second pause, two seconds back. Tempo turns reps into results.

Your first session

Fifteen minutes. Four steps.

  1. 01

    Set up

Kneel on a mat with the roller directly under your shoulders, forearms on the pads, hands on the handle.

  2. 02

    Brace

Exhale, tuck your pelvis slightly and lock your ribs down. Keep your neck long.

  3. 03

    Roll short

Roll forward a short distance, pause, and pull back with your core. 3 sets of 6–8 reps.

  4. 04

    Rest and repeat

Rest 60 seconds between sets. Stop when your form breaks, not when the set ends.

Stop if you feel pain and consult a qualified professional if you have injuries or medical conditions.

The progression plan

Three phases. Six weeks.

Train three times a week. Move to the next phase when the current one feels controlled from first rep to last.

Exercise library

Six moves to master.

Build your sessions from these. Start with the first two and add the rest as your control improves.

Beginner

Kneeling rollout

The foundation. Short range, strict brace, slow return.

Beginner

Plank hold on roller

Forearms on the pads, hold a long, braced plank for 20–40 seconds.

Intermediate

Angled rollout

Roll toward 11 and 1 o'clock to bias the obliques.

Intermediate

Paused rollout

Hold for two seconds at the furthest controlled point.

Advanced

Full-range rollout

Extend until your body is nearly straight, then return under control.

Advanced

Pike pull-in

From a plank, pull the roller toward you while lifting your hips.
